juping jacks max
jump squats max
1-3 sets
Mo:
squats 3 x 12 (warmup: 10)
bench press 3 x 8(warmup: 8 5)
barbel rows 3 x 12 (warm up 10) (narrow)
3 x 12 sit ups
Wed:
deadlift 3 x 8 (warm up: 10 8 5)
pull ups 3 x max (wide grip)
front press 3 x 12 (warm up: 10)
Fri:
front Squats 3 x 15(warmup: 10)
dips 3 x max
barbel rows 3 x 12 (wide)
3 x 12 legraises
sun:
hyperextensions 4 x max
pull ups 3 x max (narrow)
rotator/shoulder exercices
in between 1 -2 swimming or short running a week for cardio
